Low HRV: start with context, not alarm

A lower HRV reading usually means your body is carrying more load, but one number does not explain why. This guide covers what genuinely counts as low, the causes people most often miss, how to tell noise from a real shift, and when to stop looking at the number altogether.

First: there is no universal number for low

The most common question — is my HRV too low? — cannot be answered with a number you found online. HRV varies enormously between healthy people. Someone whose baseline sits at 28 ms and someone whose baseline sits at 80 ms can both be perfectly fine, which means the same absolute reading can be ordinary for one person and a genuine drop for another.

What defines low in practice is distance from your own baseline, not distance from a population average. A drop of roughly 20 to 30 percent below your recent normal is a reasonable threshold to pay attention to, and it is the only comparison that carries real information.

So before working through causes, establish what is normal for you. If you have been wearing an Apple Watch for a month or more, your seven- and thirty-day averages in the Health app give you that reference. Without it, everything below is guesswork.

The most common cause is not stress

When people see a low reading they usually assume psychological stress. In practice, the largest day-to-day driver is sleep — both how much you got and how fragmented it was. A single short night can pull HRV down meaningfully the following morning.

This matters because the response is different. If a low reading follows poor sleep, the useful action is sleep, not stress management. Treating a sleep debt as a stress problem leads people to meditate through a problem that needed an earlier bedtime.

Acute dips versus sustained drops

Two very different patterns get described with the same phrase, and telling them apart is the single most useful skill in reading HRV.

Training produces a dip that is not bad news

Hard training lowers HRV for a day or two, then it rebounds — often to a level slightly higher than before. That rebound is the adaptation you were training for. Interpreting the initial dip as a problem and resting every time it appears would blunt the very adaptation you are seeking.

The distinction is trajectory. A dip that recovers within 48 hours is normal training response. A dip that keeps sliding while you keep training hard is a sign that recovery is not keeping pace, and that is when backing off actually helps.

Alcohol, illness, and the signals people miss

Alcohol reliably suppresses HRV, typically for one to two nights, and the effect is large enough to look alarming if you do not know to expect it. This is one of the clearest demonstrations that HRV reflects physiology rather than mood — a pleasant evening still produces a measurable cost.

Illness often shows up as a sustained drop before you feel distinctly unwell. This is genuinely useful signal, though it is non-specific: it tells you something is happening, not what. Dehydration, large late meals, and travel across time zones all produce smaller versions of the same effect.

What trips people up is that these causes are ordinary. A low reading after a late dinner and two drinks is not a mystery to solve — it is the expected result.

How to tell noise from a real shift

Apple Watch samples HRV episodically in the background rather than continuously, so individual readings carry more noise than a controlled measurement. Posture, movement, breathing, and time of day all move the number.

Three things separate signal from noise: measure at a consistent time, compare against a rolling average rather than yesterday, and require several consecutive days before concluding anything. A single reading, whatever its value, does not establish a trend.

If you want a cleaner measurement, run a one- to two-minute Breathe session on the watch before getting out of bed. It produces a more controlled sample than background readings and makes day-to-day comparison more reliable.

What actually helps

The interventions with real support behind them are unglamorous and well known. What is less obvious is which ones matter most in the short term.

When it is worth a closer look

Most low readings resolve on their own. What deserves attention is a sustained drop with no obvious explanation — no sleep debt, no alcohol, no unusual training — that persists for more than a week while you feel unwell.

Also worth noting: some medications, including beta-blockers and certain antidepressants, change HRV directly. If your baseline shifted after a medication change, that is expected rather than concerning, but it does mean your old baseline no longer applies.

When to stop looking at the number

HRV is a wellness signal, not a diagnosis and not a screening tool. It cannot detect or rule out any condition, and a normal reading is not reassurance that nothing is wrong.

If a change in HRV comes with chest pain, fainting, shortness of breath, palpitations, or any symptom that worries you, that is a reason to speak with a clinician — not a reason to keep refreshing a chart. The number is at its most useful when it is boring.
